The Bedtime Protein Protocol
Two decades of research point to one underused tactic: 30-40g of protein consumed before bed. Muscle protein synthesis rates remain elevated after exercise. Feeding protein in the window immediately before sleep — especially high-leucine sources like casein or Greek yogurt — accelerates overnight muscle repair compared to delayed or absent evening protein intake. Aim for 2-3g of leucine as part of that dose. Older riders and those coming off high-intensity blocks need the upper end of the range.
Post-ride fueling also matters for sleep architecture, not just recovery. Refuelling within 30 minutes of hard sessions with 1-1.2g/kg of carbohydrates plus 20-30g of protein replenishes glycogen and begins repair — reducing the blood-glucose instability that can fragment sleep quality later in the night.
The Overtraining Signal You're Ignoring
Persistent sleep disruption paired with fatigue, irritability, and declining power output is a documented early marker of overreaching syndrome. Sports medicine consensus now recognises insomnia as one of the first signs that training load has exceeded recovery capacity. If you're lying awake despite being exhausted, that's not bad luck — that's your body telling you something. Reducing training intensity and increasing recovery days typically restores normal sleep within days to two weeks.

Before you buy another training plan add-on, watt meter upgrade, or recovery supplement, audit your sleep. Target a consistent bedtime and wake time seven days a week — including weekends. Cool the room to 16-19°C. Cut screens 30 minutes before bed. Eat a proper evening meal with adequate carbohydrates if you trained that day. Have a small high-protein snack before sleep.
